The maintenance figure is the total daily calories you need to stay at your current weight. The fat loss figure subtracts 500 calories per day which creates a weekly deficit of 3500 calories, roughly equivalent to losing one pound of fat per week at a safe, sustainable rate. The muscle gain figure adds 300 calories per day which is a moderate surplus suitable for lean bulking without excessive fat gain.

These are starting points. Individual metabolism varies. Track your weight for two to three weeks after setting your target calories and adjust up or down by 100 to 200 calories if results do not match expectations.

The Mifflin-St Jeor Formula

The calculator uses Mifflin-St Jeor to find your BMR:

Men: BMR = (10 x weight in kg) + (6.25 x height in cm) - (5 x age) + 5

Women: BMR = (10 x weight in kg) + (6.25 x height in cm) - (5 x age) - 161

BMR is then multiplied by an activity factor (1.2 for sedentary up to 1.9 for athletes) to give your TDEE, which is the maintenance calorie number.

A 2005 study by Frankenfield et al. found Mifflin-St Jeor predicted resting energy expenditure within 10% for 82% of the study population, making it the most accurate formula for general use compared to Harris-Benedict and Owen equations.
